For interval training, you want to alternate high intensity activity with low intensity. The high intensity periods will boost your heart rate. The low intensity periods allow you to exercise longer. Since your heart rate is boosted, you burn more calories during those low intensity times.

To really maximize this workout, alternate weightlifting with your cardio. For example, do a set of bicep curls. Then run a lap. Come back and do your triceps dips. Run another lap. This ensures that your heart rate is high while you are doing weight lifting, which causes you to burn more calories.
